I’m going to show you something you can do every day to get a strong low back and start getting rid of the pain that can keep you from your workouts at the least and be disabling at its worst. Your game plan for getting a stronger lower back starts with the most important exercise of all, the deadlift. This compound push/pull exercise forms the foundation of any good lifting program. It is perhaps the most functional exercise outside of the squat and is one that you need to master if you want to build a strong and powerful physique. The issue with the deadlift is that, if done properly, it lacks the concentric shortening cycle for the lumbar paraspinals (the muscles most often weak when low back pain is present) having instead a heavy reliance on isometric strength of these muscles. The deadlift is not a back extension movement but rather a hip driving or hip extension and glute firing movement. The lower back is instead held in a slight arch with an isometric contraction of the lumbar spinal muscles and maintained throughout the bar’s ride to the top. If you do this exercise incorrectly you will be using far too much low back, which is not equipped to hold the amount of weight that is usually used on a deadlift. You need the support of the legs and the incredibly strong muscles of the hips and glutes to drive this movement. That said, there is a small percentage of concentric shortening of the low back muscles that occurs at the top of the lift (not over extension mind you, just at the top as you reach vertical). This accounts for a small percentage of the weight lifted. Because of this, you would have to be deadlifting in the neighborhood of around 500 pounds in order to get an appreciable effect on the concentric overload of the low back. Even then however, the deadlift is not something that you would normally perform on a daily basis, meaning that you would need some other options of things to do on non deadlifting days to keep your lower back getting incredibly strong. This is where the kettlebell swing comes in. This exercise is also a hip hinge movement that is performed with much lighter weight than the deadlift. The benefit is however that it is a conditioning exercise that could fit in perfectly on your non weight training days and can be done for longer time to give you an endurance benefit and the volume needed to train the area properly. That is not enough either though. This is where you want a staple strength training exercise that can be performed on push days or even leg days that can give you even more overload. This is where the weighted hyperextension comes in most effectively. This is the best exercise for taking the lumbar paraspinals from an elongated position to a shortened position to fully train them through their full range of motion. The big key here is not to do the hyper part of hyperextension. It isn’t necessary. You simply want to contract until your spine is in a neutral position, hold for a contraction and then return. Finally, even on non-training days you can and should work on some corrective exercises for your deficiencies. If you have a weak low back, you should explore the use of a couple sets of either high hip bucks or bodyweight supermans just to engage and awaken the muscles of the low back with low intensity but additional volume. Over the course of time, the use of all of these strategies gives you a daily attack plan that will create an incredibly strong low back and help you to get over most if not all of the back pain you may be having from having let your back get this weak in the first place. Not so much high fashion as high tech, it s a suit with built-in power that will literally get people moving. Part of the wearable robotics revolution, the suit is made up of battery-powered muscle packs which contract just like a human muscle to boost the wearer s strength. With the global population of over 60s expected to more than double by 2050, and retirement age increasing, there s no shortage of potential markets. But don t expect the suits to ease the burden on aching limbs and overstretched health services anytime soon - as these suits don t come cheap. According to the manufacturer they ll retail for around the cost of a bespoke tailored suit. 02:13 - 9 - The year of cheap flights 2019 will be the year low-cost long-haul travel takes off. You ll be able to buy a ten thousand mile flight from London to Sydney for around $350 and this is why. The world will boast two new state-of-the-art mega hub airports and competition between them will drive down the cost of flying. Daxing Airport outside Beijing is due to open in 2019 and will feed growing demand for air travel in China. Beijing already has one of the world s biggest airports and for China this new mega hub will send an important message to the world. Rivaling Daxing as a national symbol of global prestige will be a new mega hub airport in Istanbul. Opened in 2018 it covers a staggering 26 square miles - an area larger than the island of Manhattan. And in 2019 consumers will again be the beneficiaries of a state sponsored economic push. But the low fares offered by competition between these hubs could be short-lived. 04:06 - 8 Stonewall riots at 50 In 2019 LGBT communities will mark the anniversary of a seminal event - it will be 50 years since patrons at New York gay bar, The Stonewall Inn, resisted police attempts to arrest them. The resulting Stonewall riots kick-started the modern gay rights movement. In many countries the laws that continue to allow intolerance and inequality have their roots in religion. But one former British colony has given hope to the global movement for change. In 2018 India decriminalized homosexuality and gay rights campaigners hope 2019 will be the year other former British colonies follow suit. In February Kenya s High Court will rule on whether to decriminalize same-sex intimacy which is currently punishable with up to 14 years in prison. Campaigners hope that decriminalization could start a domino effect across Africa. 06:28 - 7 Driverless Cars With GM launching its driverless taxi service and Waymo expanding its Robotaxis to new cities 2019 will be the year the driverless car revolution hits the road. It was hit 1980s TV show Knight Rider that popularized self-driving cars controlled by artificial intelligence. Since then, billions of dollars of investment have fueled the drive to turn the idea into reality. Dubai has committed to a quarter of all trips being driverless by 2030 and the driverless car industry will be worth a predicted $550bn by 2026. But the advance of driverless cars could be held up by a red flag - as in March of 2018 the first person was killed by a self-driving car. But manufacturers are confident that the inevitable progress of technology will win over the skeptics. 08:49 - 6 Celebrating da Vinci May 2019 will mark 500 years since the death of the greatest polymath in global history, Leonardo da Vinci. Leonardo painted the world s most expensive picture The Salvator Mundi which was auctioned for $450 million but he was also a brilliant scientist and engineer. In 2019 his art and notebooks will be taking center stage at blockbuster exhibitions. Leonardo sketched out designs for inventions that followed centuries later such as scuba equipment and the tank. And in 2019 another of his designs will be getting a new lease of life as a flying car becomes commercially available. The car flies thanks to folding helicopter blades which are derived from Leonardo s invention the aerial screw. Leonardo was the original outsider. Five centuries after his death there are still simple lessons he can teach today s divided world. Pull meat off of rotisserie chicken. Toss with BBQ sauce, to taste. On a baking sheet lined with parchment or foil, toss Brussels sprouts with oil, salt, and pepper. On a separate lined baking sheet, toss sweet potato cubes/wedges with oil and seasonings. Roast for 25-30 minutes, To make sweet potato mash, poke whole sweet potatoes on all sides with a fork, wrap with foil, and roast for 45-60 minutes, until tender. Once cool to the touch, remove skins and add to a large bowl with a splash of milk and a pinch of salt. Mash well to combine and garnish with parsley. Serve with taco shells as desired and enjoy! Yield 4-5 servings. ► 1) BBQ chicken + roasted Brussels sprouts + roasted sweet potato cubes, all served in tacos ► 2) BBQ chicken served in taco shells, with a side of roasted Brussels sprouts + sweet potato wedges ► 3) BBQ chicken + roasted Brussels sprouts in taco shells, with a side of sweet potato mash ► PESTO TUNA SALAD: 12 oz canned tuna, drained (2 cans, 6-oz each) 2-3 Tbsp pesto 1 cup frozen quinoa, cooked (⅓ per salad) 4½ cups spinach (1 ½ cups per salad) lemons x4 (1 wedge per salad) drizzle of extra-virgin olive oil red pepper flakes (optional) Drain tuna and add to a large mixing bowl. Shred tuna with 2 forks (if needed) and toss with pesto. Set aside, or portion and store for later. (Be sure to store your pesto tuna separately from your spinach quinoa salad—either in a separate container, or a divided 2-compartment container.) Portion 1½ cups of spinach for each salad, and combine with ⅓ cup of cooked/cooled quinoa. Store each salad with a lemon wedge for dressing. To assemble, toss spinach quinoa salad with lemon juice and extra-virgin olive oil. Top with pesto tuna and red pepper flakes (if desired). Serve and enjoy! Yields 3 servings ► SOUTHWESTERN VEGETARIAN PITA: drizzle of oil ½ cup diced onion 1 green bell pepper, diced 1 can (15 oz) black beans 1 can (15 oz) corn 1 cup salsa ½ tsp cumin salt, to taste pepper, to taste 3 Tbsp cilantro pita bread In a pan over medium-high heat, sauté onion and diced green bell pepper in a drizzle of oil for a few minutes. Once tender, add beans and corn and cook another 1-2 minutes. Add salsa, cumin, salt, pepper, and cilantro and stir to combine. Remove from heat, allow to cool slightly and store. Serve in a pita, with a side of roasted peppers if desired! Yields ~4 cups. ROASTED PEPPERS: 1 green bell pepper, sliced 1 red bell pepper, sliced 1 yellow bell pepper, sliced Preheat oven to 425°F (220°C).
